Neck Pain From Desk Work: 8 Physiotherapy Tips

Desk-related neck pain often responds better to regular movement and gradual strengthening than to chasing one perfect posture. These practical steps can make long workdays more comfortable.

Why desk work can irritate the neck

Long periods in one position can tire the muscles around the neck, shoulders and upper back. Screen position, limited movement, stress, sleep and general activity levels may all contribute. Posture matters, but staying still for hours is often more relevant than using one supposedly perfect position.

Neck pain can have different causes, so exercise advice should be adjusted if pain is severe, follows an injury or travels into the arm.

Eight practical tips for the working day

Start with small changes you can repeat. A complicated routine is less useful if it interrupts work so much that you stop doing it.

  • Change position every 30 to 45 minutes, even if only for one or two minutes
  • Place the main screen directly in front of you, with its top near eye level
  • Bring the keyboard and mouse close enough that your elbows stay relaxed
  • Let the chair support your back instead of holding yourself rigidly upright
  • Use a headset for long calls rather than holding the phone between shoulder and ear
  • Gently turn and tilt the neck through a comfortable range several times
  • Add upper-back and shoulder-blade strengthening two or three times a week
  • Build walking or other regular physical activity into the week

A simple movement break

Stand up, walk for a minute, roll the shoulders slowly, and turn the head gently from side to side. The movement should feel easy rather than forced. If a movement causes dizziness, increasing arm symptoms or sharp pain, stop and seek individual advice.

Short, frequent breaks are usually easier to sustain than one long stretching session at the end of the day.

When to get assessed

Arrange an assessment if symptoms keep returning, interfere with sleep or work, or do not begin to settle. Seek urgent medical attention after significant trauma, or with new weakness, difficulty walking, severe headache, fever, fainting, or loss of bladder or bowel control.

FAQ

Related questions

Is there one correct sitting posture for neck pain?

There is no single posture that must be held all day. A comfortable, supported setup helps, but changing position and moving regularly are equally important.

Should I stretch a painful neck?

Gentle movement may help common muscular discomfort, but stretching should not be forced. Stop if symptoms become sharp, spread into the arm or are accompanied by dizziness.
